How to Progress Weighted Pull-Ups (Beginner to Advanced)
Most people track the wrong number on weighted pull-ups. They add a plate, log the plate, and then wonder why the lift stalls for months. The plate is only part of the load. I am 6'3" and I walk around at roughly 204 to 205 lbs, so I learned early that ignoring my own bodyweight in the math makes the numbers useless. If you want this lift to keep moving, you have to track what your body is actually pulling.
Track Total System Weight, not added weight
Total System Weight (TSW) is bodyweight plus added weight. That figure is the load. A 165 lb athlete pulling a 45 lb plate is moving 210 lb of TSW. If that same athlete drops to 158 lb and pulls the same 45 lb plate, added weight looks identical while TSW has fallen by 7 lb. The lift did not stall. The load went down.
This is the number I log for myself, and it is the first thing I set up for anyone I coach. It matters in three specific situations.
First, bodyweight fluctuation. A cut, a bad week of eating, a heavy water shift after a meet. Added weight stays flat while TSW moves underneath you. Without TSW you are reading noise as progress or progress as a plateau. I compete in the -94 kg class, so my bodyweight is never static for long, and TSW is the only way I can tell whether I actually got stronger between blocks.
Second, relative strength comparison. Streetlifting scores you against your bodyweight, so the only honest measure of improvement is TSW divided by bodyweight. Going from 210 lb TSW at 165 lb to 225 lb TSW at 168 lb is a real strength gain. Going from 210 lb at 165 lb to 215 lb at 175 lb is mostly a bigger athlete.
Third, programming math. Percentage work on a lift where most of the load is your own body is only meaningful against TSW. Taking 80 percent of a 45 lb belt weight is a meaningless number. Taking 80 percent of 210 lb TSW is a number I can program against.
Log three columns every session: bodyweight, added weight, TSW. Weigh yourself before training, not after. Round to the nearest pound and move on.
Beginner: earn the load before you add it
The beginner phase is not about weight. It is about owning the strict rep.
The entry standard I use is 8 to 10 strict pull-ups: dead hang start, no kip, no leg drive, chin clearly over the bar, controlled descent to full extension. If you cannot do that yet, your work is volume at bodyweight and controlled eccentrics, not a belt.
To build to that standard I run frequency over intensity. Three to four sessions per week, submaximal sets, stopping 2 to 3 reps short of failure on every set. Something like 5 sets of 5 when your max is 8, adding a rep per set across weeks before adding a set. I add slow eccentrics of 4 to 5 seconds on the last set only. Ring rows and scapular pull-ups fill gaps when the upper back is the limiter.
Once you hit the standard, your first added weight should be small. I start people at 5 to 10 percent of bodyweight for sets of 5. At 165 lb that is 10 to 16 lb on the belt, not a 45. The point of the first loaded block is teaching your body to brace and pull under a hanging load, not finding out what you can survive.
Linear progression works here and I use it while it works. Add 2.5 to 5 lb per week to the same set and rep scheme. Keep the reps clean. When form degrades before the reps run out, you went up too fast.
Intermediate: linear progression breaks and autoregulation starts
Linear progression dies somewhere in the intermediate phase, usually when added weight approaches 20 to 30 percent of bodyweight. You add 2.5 lb and the top set turns ugly. That is not a motivation problem. It is a recovery ceiling.
Two things replace it in my own training and in what I write for my athletes: reverse pyramid work and wave loading. I regulate both with RPE rather than fixed percentages.
Reverse pyramid training
Heaviest set first, then reduce load and increase reps across the following sets. On weighted pull-ups the top set is where the strength adaptation lives, and I want it at the front of the session while the nervous system is fresh.
How I run it: warm up thoroughly, then a top set of 3 to 5 reps at RPE 8, then drop 10 to 15 percent of TSW for a set of 5 to 6, then drop again for a set of 6 to 8. Three working sets. The back-off sets carry volume without forcing me to grind a second heavy set.
Wave progression
Instead of one straight line up, you climb in overlapping waves. A three week wave on my top set: week one 5 reps, week two 4 reps at slightly more load, week three 3 reps at more load again. Then I restart the wave at a top set load above the previous wave and repeat the same rep pattern.
Waves work because the load and rep changes build fluctuation in stress into the plan. You are not asking for a record every single week, which is exactly what makes linear progression collapse.
RPE autoregulation
Percentages assume your capacity is identical every session. It is not. Sleep, food, work stress, and how much pressing you did two days ago all move the strength available to you today.
I use RPE as reps in reserve. RPE 8 means 2 clean reps left. RPE 9 means 1. RPE 10 means nothing left, and outside of a peak I am rarely there. I program the top set as a target RPE with a rep target and let the load land where it lands that day.
If the prescription is a top set of 4 at RPE 8 and my planned 215 lb TSW feels like RPE 9 in warmups, I pull 210 and take the quality set. That is the system working, not me failing. Across 12 weeks the athlete who autoregulates accumulates more good sets than the athlete chasing a spreadsheet number and missing reps.
Advanced: structure the week with HLM or Texas Method
Advanced lifters are usually not under-training. They are under-organized. Once you can no longer recover from three hard pulling sessions per week, each session has to have a different job.
Heavy-Light-Medium
Three pull sessions per week with clearly separated intent.
Heavy day: top set of 1 to 3 reps at RPE 8 to 9, then two back-off sets. This is the day that drives TSW up.
Light day: 60 to 70 percent of heavy day TSW for sets of 5 to 6, stopping at RPE 6. Technique, blood flow, grip. It should feel easy and it should stay easy.
Medium day: sets of 4 to 6 at roughly 80 to 85 percent of heavy day TSW, RPE 7 to 8. Real load and volume without the fatigue cost of a second heavy day.
The mistake I see most with HLM is turning the light day into a second medium day. If your light day leaves residual soreness, it is not light.
Texas Method
Same frequency, different distribution. Volume day early in the week: 4 to 5 sets of 4 to 5 at a fixed TSW, hard but not maximal. Recovery day midweek: light pulling, nowhere near failure. Intensity day at the end: one top set of 1 to 3 at a new TSW record, one attempt only.
Texas Method suits athletes who respond to a single concentrated volume stimulus and can hold a genuinely light middle day. HLM suits athletes who need stress spread more evenly. Both work. Pick one and run it for at least 8 weeks before deciding it does not.
I have used both. Coming out of a classic streetlifting meet, weighted dips and pull-ups only, I leaned on HLM because dips and pulls were competing for the same recovery. Now that I am preparing to compete in all four streetlifting events, the weekly structure has to carry more lifts, and that is exactly the decision these two templates exist to solve.
Tracking TSW over blocks
Judge a block by average top set TSW, not by a single best day. Take the top set TSW from every heavy session across the block and look at the trend line. A block with one record and three declining sessions after it is a worse block than one where every session sat 5 lb higher than the block before with no record at all.
Deload logic
I deload on evidence, not on the calendar. I pull a deload when top set TSW drops at the same RPE for two consecutive heavy sessions, when rep quality falls apart at loads that were fine two weeks earlier, or when elbow and biceps tendon discomfort shows up in warmups instead of in work sets.
The deload itself: keep frequency, cut volume by roughly half, hold intensity at 70 to 80 percent of heavy day TSW, stay at RPE 6 or below. One week is usually enough. You are removing fatigue, not detraining.
Common mistakes
Adding weight before strict form is solid. If your chin barely clears with a 10 lb belt, a 45 only teaches you a partial rep pattern that gets harder to unlearn every week.
Tracking only the plates. This is the one I correct most often. Added weight without bodyweight is an incomplete record, and it hides both real gains during a cut and real losses during a bulk.
No autoregulation and no deload. Running fixed percentages while ignoring how you actually feel produces missed reps and accumulated fatigue. The athletes who never deload are the ones taking six weeks off for an elbow instead of one week off by choice.
Treating every session as a test. Most sessions should build. Testing belongs at the end of a block or on the platform.
