How to Add Weight to Dips Without Hurting Your Shoulders
Almost nobody gets shoulder pain from weighted dips because the weight is too heavy. They get it because the setup was already a problem, and adding load just made that problem show up faster.
The weight isn't the variable that matters most
When someone tells me their shoulders hurt from dips, my first question isn't how much they're loading. It's how deep they're going and where their elbows are pointing. A dip loaded conservatively with bad positioning will beat up a shoulder faster than a heavy dip done with the joint stacked correctly. The load just reveals whatever positioning fault was already there. It doesn't create it.
This matters because most people respond to shoulder discomfort by reducing weight, when the actual fix is fixing depth and elbow path first, then adding weight back once the pattern is clean.
Depth is the first thing to check
Full-depth dips (shoulders dropping well below the elbows) put the shoulder into a range a lot of people haven't actually earned yet, especially if they came from bodyweight training where fatigue naturally shortened their range before it became a problem. Add a weight belt and now you're loading that same unearned range with more force behind it.
I don't program full depth on day one for anyone adding weight to dips for the first time. I build range gradually, same as I would program a squat depth progression, and only extend to full depth once the shoulder is stable through a partial range under load first.
Elbow flare is the other half of it
Elbows flaring out wide during the descent puts the shoulder into a position that's mechanically worse for the joint regardless of how much weight is on the belt. Keeping elbows tracking back and closer to the body changes the entire load path onto the joint. This is a coaching cue you can apply immediately, no load reduction required, and for a lot of people it removes the discomfort on its own.
How I actually progress load on dips
Same framework I use everywhere else: Total System Weight, not just the plate. A 180 lb athlete adding a 25 lb plate and a 165 lb athlete adding the same 25 lb plate are not doing the same lift. TSW is what I track, and it's what tells me whether a jump in added weight is actually a meaningful jump for that specific athlete or just a number that looks aggressive on paper.
I also don't add weight and increase depth or volume in the same week. Pick one variable to push. If someone's adding their first 10-15 lbs to the belt, that week is not the week to also chase full depth for the first time. Layering multiple new stressors onto a joint at once is how people convince themselves the weight was the problem when it was actually the combination.
Warm-up sets aren't optional at heavier TSW
As TSW climbs, the warm-up needs to climb with it, not stay the same three bodyweight sets someone did when they were unloaded. I build in graduated warm-up sets that approach working TSW gradually, because a cold shoulder going straight into a heavy top set is asking for exactly the kind of pain people blame on the exercise itself rather than the prep.
What I'd actually check first if your shoulders hurt
In order: depth relative to what you've actually earned, elbow path on the way down, whether you jumped TSW and range in the same week, and whether your warm-up actually matches your working weight. Weight is the last thing I look at, not the first, because in most cases it's not the actual variable causing the problem.
